Two-to-One Breathing
Out-breath twice as long as the in-breath. No holding at all.
Start guided sessionThe pattern
- Breathe in4 seconds
- Breathe out, long and slow8 seconds
What it is
The exhale is exactly twice the inhale, and nothing is held. It gives you most of what 4-7-8 gives you without the seven-second hold that many people find unpleasant or unsafe.
Why we recommend it over 4-7-8 for most people
Breath-holding raises carbon dioxide, and for a subset of people — particularly those who already have anxiety about breathing — that sensation is itself alarming. A pattern that makes you tense while trying to relax is a bad trade.
Two-to-one keeps the calming ratio and removes the hold. If 4-7-8 has ever made you feel panicky, start here.
A note on falling asleep
Sessions here run on a timer and end with a soft chime. If you are using this at bedtime, turn the end chime off in Settings and set a longer duration — the guidance will simply fade rather than wake you.
How to do it without the app
- Lie down and let your body get heavy.
- Breathe in through the nose for 4 seconds.
- Breathe out through the nose or mouth for 8 seconds.
- No pause at either end — the breath should be continuous.
- Continue for 6 to 15 minutes or until you fall asleep.
Safety
- No breath-holding, suitable during pregnancy.
- If eight seconds leaves you gasping at the end, use 4 in and 6 out until it feels comfortable.
What the evidence says
Follows the same exhale-lengthening mechanism as extended exhale breathing, which is well supported for short-term anxiety reduction. Direct trials of sleep onset are limited, and breathing exercises are not a substitute for treatment of insomnia — CBT-I remains first-line.
